1. Carbohydrates The Primary Fuel
Swimming is predominantly an aerobic activity, and glycogen stored in muscles and the liver provides the quick energy needed for each lap. Aim for 57g of carbohydrate per kilogram of body weight on training days and 710g/kg on highintensity or competition days.
- Complex carbs (whole grain breads, oatmeal, brown rice) for steady energy.
- Simple carbs (fruit, honey, sports gels) for quick spikes before races.
Example: A 70kg swimmer would need about 350490g of carbs on a typical training day. That could be split into three meals with a snack in between.
2. Protein Repair and Adaptation
Protein supports muscle repair, growth, and the immune system. Swimmers should target 1.42.0g per kilogram of body weight per day, depending on training volume.
- Highquality sources: lean poultry, fish, eggs, dairy, legumes, tofu.
- Distribute intake: 2030g per meal, plus a 1525g postsession protein shake.
For a 68kg athlete, that means roughly 95135g of protein daily.
3. Fats The LongLasting Energy Reserve
While carbs dominate sprint work, fats become essential during long, moderateintensity sessions. About 2030% of total calories should come from healthy fats.
- Sources: avocados, nuts, seeds, olive oil, fatty fish.
- Omega3 fatty acids (EPA/DHA) help reduce inflammation and support joint health.
4. Electrolytes & Hydration
Even in a cool pool, swimmers lose electrolytes through sweat. Sodium is the most critical, followed by potassium, magnesium, and calcium.
- Drink 500750ml of water 2hours before practice.
- During sessions longer than 60minutes, sip a sports drink containing 300600mg sodium per litre.
- Postsession, replace lost electrolytes with a balanced snack (e.g., banana with nut butter).
- Presession: 500ml water + 250mg sodium.
- During: 150250ml every 15minutes.
- Postsession: 500ml water + 300mg sodium + carbs.
5. Vitamins & Minerals
These micronutrients are the glue that keeps the whole puzzle together.
- Vitamin D & calcium bone strength.
- Iron oxygen transport (especially important for female swimmers).
- Vitamin C & E antioxidant protection.
- Bcomplex energy metabolism.
Aim for a varied diet rich in colorful fruits and vegetables. If a deficiency is suspected, a targeted supplement can be added after consulting a professional.
6. Timing When to Eat Each Piece
PreWorkout (3060min)
A small carbrich snack (3050g carbs) with a little protein helps topoff glycogen without causing stomach upset. Good options:
- Half a banana with a tablespoon of peanut butter.
- Greek yogurt with honey.
- Energy bar with 10g protein.
During Long Sessions
For swims longer than 90minutes, consume 3060g of carbs per hour via sports drinks, gels, or dried fruit.
PostWorkout (within 30min)
The recovery window is critical. Aim for a 3:1 or 4:1 carbtoprotein ratio (e.g., 60g carbs + 1520g protein).
- Chocolate milk.
- Protein shake mixed with fruit juice.
- Turkey sandwich on wholegrain bread.
Regular Meals
Eat balanced meals every 34hours to keep glycogen stores stable. Each meal should contain:

- 2030% healthy fats
7. Sample Day for a Competitive Swimmer
7:00am Breakfast
Oatmeal (60g oats) with berries, a scoop of whey protein, and a drizzle of almond butter. 600kcal, 75g carbs, 30g protein, 15g fat.
9:30am Prepractice snack
Half a banana + 1tbsp peanut butter. 180kcal, 20g carbs, 5g protein, 10g fat.
10:0012:30pm Practice
500ml water + sports drink (300mg sodium). Every 45min, a gel (25g carbs).
12:45pm Recovery Shake
250ml chocolate milk. 200kcal, 30g carbs, 8g protein, 5g fat.
1:30pm Lunch
Grilled salmon, quinoa, mixed veg, oliveoil dressing. 650kcal, 65g carbs, 40g protein, 20g fat.
4:00pm Snack
Greek yogurt + honey + walnuts. 250kcal, 30g carbs, 15g protein, 10g fat.
6:30pm Dinner
Wholegrain pasta with lean turkey meat sauce, side salad. 700kcal, 80g carbs, 35g protein, 15g fat.
Total approx.: 3,180kcal, 400g carbs, 158g protein, 85g fat fitting a 70kg swimmers highintensity training needs.
