Nutrition in a Nutshell

Understanding the fundamentals of a healthy diet

What is Nutrition?

Nutrition is the science of how the foods we eat affect our bodies. It covers everything from the breakdown of food into its smallest components to the way those components are used for growth, repair, and energy. Good nutrition supports physical performance, mental clarity, immune function, and longterm health.

At its core, nutrition is about supply and demand: providing the body with the right amounts of essential nutrients while avoiding excesses that can lead to disease.

Macronutrients The Building Blocks

Macronutrients are nutrients the body needs in larger quantities. They provide energy (calories) and the raw materials for tissues, hormones, and enzymes.

Macronutrient Primary Function Typical Sources Recommended % of Daily Calories
Carbohydrates Quick energy, glucose for brain & muscles Whole grains, fruits, vegetables, legumes 4565%
Proteins Repair & build tissues, enzymes, hormones Meat, fish, eggs, dairy, beans, nuts 1035%
Fats Energy storage, cell membranes, hormone production Olive oil, avocados, nuts, fatty fish 2035%

While all three are essential, quality matters. Opt for complex carbs (whole grains), lean protein, and unsaturated fats for optimal health.

Micronutrients The Small Yet Mighty Players

Micronutrients include vitamins and minerals required in much smaller amounts but are vital for every physiological process.

Key vitamins: A, C, D, E, K and the Bcomplex (B1, B2, B3, B5, B6, B7, B9, B12).
Key minerals: Calcium, iron, magnesium, potassium, zinc, selenium.

Deficiencies can lead to issues such as anemia (iron), scurvy (vitaminC), or osteoporosis (calcium & vitaminD). Conversely, excessive intakeespecially of fatsoluble vitaminscan be harmful.

Getting a broad range of micronutrients is easiest through a colorful, varied diet that includes:

  • Leafy greens (spinach, kale)
  • Bright fruits (berries, oranges, mango)
  • Whole grains and legumes
  • Lean animal products or fortified plant alternatives

Creating Balanced Meals

A balanced meal supplies a mix of macronutrients and micronutrients, keeping blood sugar stable and hunger at bay.

Plate Method

  1. Half the plate nonstarchy vegetables (broccoli, peppers, salad greens).
  2. One quarter lean protein (chicken, tofu, beans).
  3. One quarter wholegrain carbohydrate (brown rice, quinoa, sweet potato).
  4. Add a small amount of healthy fat (olive oil, avocado, nuts).

Sample Balanced Breakfast

  • Greek yogurt (protein, calcium)
  • Mixed berries (vitamins, antioxidants)
  • Oatmeal topped with chia seeds (complex carbs, omega3)
  • Optional drizzle of honey for sweetness

Practical Nutrition Tips

  • Hydration: Aim for 23L of water daily; food contributes roughly 20% of fluid intake.
  • Mindful Eating: Pay attention to hunger cues, chew thoroughly, and avoid distractions.
  • Limit Added Sugars: Keep added sugars under 10% of daily calories (about 50g for a 2,000kcal diet).
  • Watch Sodium: Target less than 2,300mg per day; choose fresh foods over processed.
  • Meal Planning: Prepare meals ahead of time to control portions and ingredients.
  • Read Labels: Look for wholegrain stamps, lowsodium symbols, and avoid transfat listings.
  • Adjust for Lifestyle: Athletes may need more carbs, while sedentary individuals benefit from slightly lower calorie intake.
  • Consider Timing: Distribute protein across meals (2030g per serving) to support muscle maintenance.
  • Supplements: Use only when a deficiency is identified; whole foods are superior for nutrient absorption.
