Hip Exercise Instructions

Strong hips are essential for maintaining mobility, stability, and overall physical health. Whether you are recovering from an injury or looking to improve your athletic performance, the following exercises target the glutes, hip flexors, and abductor muscles to help you build a solid foundation.

Consult with a healthcare provider or physical therapist before beginning any new exercise routine, especially if you have chronic hip pain or a history of injury.

1. Glute Bridges

This exercise is excellent for strengthening the glutes and hamstrings without putting excessive strain on the lower back.

  • Lie on your back with your knees bent and feet flat on the floor, hip-width apart.
  • Place your arms at your sides, palms facing down.
  • Squeeze your glutes and lift your hips toward the ceiling until your body forms a straight line from shoulders to knees.
  • Pause at the top for two seconds, then slowly lower your hips back to the starting position.
  • Repeat for 3 sets of 1215 repetitions.

2. Clamshells

Clamshells target the gluteus medius, which is crucial for pelvic stability.

  • Lie on your side with your legs stacked and knees bent at a 45-degree angle.
  • Keep your feet touching and slowly lift your top knee as high as you can without rotating your hips or torso.
  • Pause briefly at the top, then lower your knee back down.
  • Complete 1012 repetitions on one side before switching to the other.

3. Standing Hip Abduction

This exercise helps improve balance and strengthens the muscles on the outer hip.

  • Stand tall next to a wall or chair for balance, if needed.
  • Keep your core engaged and your back straight.
  • Slowly lift one leg out to the side, keeping the toes pointed forward.
  • Do not lean your torso to the opposite side; keep the movement controlled.
  • Return the leg to the starting position with control.
  • Perform 1012 repetitions per leg.

4. Bird-Dog

The bird-dog improves core stability and hip extension strength.

  • Start on your hands and knees in a tabletop position, with wrists under shoulders and knees under hips.
  • Extend your right arm forward while simultaneously extending your left leg straight back.
  • Keep your hips square to the floor; do not let your back arch.
  • Hold for 35 seconds, then return to the starting position.
  • Switch sides and repeat. Aim for 10 total repetitions (5 per side).

General Guidelines for Success

  • Warm-up: Always spend 5 minutes doing light aerobic activity, like walking, before starting these exercises.
  • Control: Focus on slow, controlled movements rather than using momentum.
  • Breathing: Maintain a steady breathing rhythm. Exhale during the "effort" part of the movement (the lift) and inhale while returning to the starting position.
  • Listen to your body: You should feel the muscles working, but you should not feel sharp or stabbing pain. If you experience pain, stop the exercise immediately.
  • Consistency: For the best results, try to perform these exercises 3 to 4 times per week.
